Stop Trying to 'Boost' Your Immune System. Do This Instead.

 

Every autumn, the same advice floods every wellness channel: boost your immune system before flu season. Buy this supplement. Eat this superfood. Follow this protocol.

But what if the entire premise is wrong?

Your immune system is not a battery that needs charging. It is a vast, constantly changing network that cannot simply be switched into a stronger setting. And if you are a health conscious reader drowning in conflicting advice, that clarity might be the most useful thing you read all October.

The immune system is not what most people think it is

Your immune system is not a single thing you can turn up or down. It is a constantly shifting network of cells, tissues, and chemical signals that has to know when to react and, just as importantly, when to stop.

It doesn't work alone either.

It is in constant conversation with the microbes living in your gut, mouth and on your skin. Your sleep, diet, physical activity, stress and everyday environment can all influence the conditions in which this system operates.

So, rather than asking "How can I boost my immune system?", perhaps a better question is: "What can I do now to give my body the best foundations for winter?"

Start with your gut: where immune health begins

The gut is home to a huge microbial ecosystem, and those microbes are closely connected with the immune system.

As we explored in our previous article on the gut-lung connection, bacteria in the gut can produce substances called short chain fatty acids when they ferment certain types of dietary fibre. These microbial metabolites can interact with immune cells and influence immune activity beyond the gut, including in the lungs.1

That doesn't mean eating a particular food will stop you catching the flu. The human microbiome is far too complicated for that. But it does give us a good reason to pay attention to the basics of your diet.

Feed your microbes a variety of foods

Rather than searching for one "immune boosting" superfood, think about variety. Vegetables, fruit, beans, lentils, nuts, seeds and wholegrains provide different types of fibre and other compounds that can be used by different members of your gut microbial community.

The goal isn't to eat perfectly. It is to give your microbes a diverse range of raw materials to work with.

And remember: your gut microbiome is only one part of the picture.

Your mouth: the overlooked microbiome

Your mouth is another microbial ecosystem, and it is much more closely connected to the rest of your body than you might think.

As we explored in our oral microbiome focused article in this series, the oral microbiome interacts with the mouth's tissues, saliva and immune defences. Microorganisms from the mouth are also continually swallowed, creating a connection between the oral and gut microbiomes.2

Research into the relationship between oral bacteria and influenza is still emerging, so we cannot say that better oral hygiene prevents flu. But looking after your mouth remains an important part of general health.

Brush twice a day, clean between your teeth and don't ignore persistent bleeding or swollen gums. You don't need to sterilise your mouth. The goal is to maintain a healthy oral environment, not eliminate every microorganism.

Your skin: the living barrier

Your skin might seem unrelated to the flu, but it is another important part of your body's first line of defence.

As we explored in our skin microbiome article, the skin is home to its own microbial ecosystem and works together with physical, chemical and immune barriers to protect you from the outside environment.3

Winter can make this harder.

Cold temperatures, low humidity, indoor heating and frequent handwashing can all contribute to dry or irritated skin. That matters because the skin barrier and its microbiome are closely connected.

So, while you should absolutely keep washing your hands during flu season, don't forget to look after the barrier too.

Wash your hands regularly, use moisturiser if they become dry, and avoid unnecessarily harsh cleansing.

The aim isn't to preserve every microbe on your hands. It's to maintain healthy skin while practising good hygiene.

Sleep: the immune system's most underrated ally

Sleep is sometimes treated as a luxury that can be sacrificed when life gets busy.

Well, your immune system may disagree.

Sleep and immunity have a two way relationship. During sleep, the activity of different parts of the immune system changes, while infections themselves can disrupt sleep. Research also suggests that consistently shorter sleep is associated with a greater risk of upper respiratory infections.4

That doesn't mean one late night will leave you defenceless against the flu. But if winter arrives with an already exhausted body, improving your sleep routine is a sensible place to start.

Try to protect a consistent sleep schedule and give yourself enough time in bed rather than relying on catching up at the weekend.

Movement: consistency over intensity

Exercise is another piece of the immune health puzzle.

Research suggests that regular physical activity is associated with better immune function and a lower risk of community acquired infectious disease. The evidence is strongest around regular activity rather than extreme exercise.5

This doesn't mean you need to train harder because flu season is approaching. Walking, cycling, swimming, dancing, strength training or simply being more active throughout the day all count.

And if you actually become ill, listen to your body. Rest and recovery are more important than trying to maintain your usual training schedule.

The goal is consistency, not punishment.

Recovery: the part most people skip

There is another factor that is easy to overlook: stress.

Psychological stress has been associated with increased susceptibility to respiratory infections, although that doesn't mean feeling stressed will automatically make you ill.6

Stress can also affect the behaviours that support immune health, including sleep, food choices, physical activity and recovery. You don't need to eliminate stress from your life. That would probably create another source of stress.

Instead, look for realistic ways to create periods of recovery.

A walk outside. A proper lunch break. Time away from your phone. A relaxing evening. Saying no to something you don't have the capacity for.

Supporting your immune system isn't just about what you add. Sometimes it's about what you allow yourself to recover from.

And don't forget the basics

It is easy to become distracted by the latest immune supporting powder, supplement or wellness trend. But some of the most useful measures are considerably less exciting.

Hand hygiene can reduce the spread of infections. Staying home when you are unwell helps protect other people. Good ventilation can reduce the concentration of infectious respiratory particles indoors.

These measures aren't competing with microbiome health. They're part of the same bigger picture: supporting your health while reducing unnecessary exposure to infection.

Myth vs Reality

Myth: You can "boost" your immune system before winter.
Reality: The immune system is complex and tightly regulated. There isn't one food, supplement or habit that simply switches it into a stronger setting.

Myth: The more supplements you take, the better prepared you'll be.
Reality: Some nutrients are essential for normal immune function, but more isn't necessarily better. Unless there is a deficiency or a specific clinical reason, taking large amounts of supplements is not a substitute for a balanced diet and healthy lifestyle.7

Myth: Your microbiome determines whether you get the flu.
Reality: The microbiome interacts with the immune system and is an exciting area of respiratory research, but we don't yet have enough evidence to predict who will catch influenza based on their gut, oral or skin microbiome.8

Your winter immune checklist

You don't need to completely overhaul your life before winter.

Instead, ask yourself:

Am I eating a reasonably varied diet with plenty of fibre rich foods?
Am I looking after my teeth, gums and oral health?
Am I protecting my skin while continuing good hand hygiene?
Am I getting enough sleep most nights?
Am I moving my body regularly?
Am I allowing enough time for recovery when I'm tired or unwell?
Am I taking sensible steps to reduce infection spread?

None of these is a magic solution.

Together, however, they create a much more useful approach to winter health than chasing the latest "immune booster".

The bigger picture

Your body is home to multiple microbial ecosystems. Your gut communicates with your lungs. Your mouth is connected to both the respiratory and digestive systems. Your skin forms a living interface between you and the outside world. And sitting at the centre of all of it is an immune system in constant conversation with all of them.

We are still learning exactly how these relationships work. The microbiome research in this space is exciting precisely because there are still so many unanswered questions. But one lesson is becoming increasingly clear.

Supporting your health is not about finding one perfect intervention. It is about creating the conditions in which your whole system can function well.

This winter, instead of asking how to boost your immune system, ask what conditions you are creating for it.

Sometimes the best preparation for winter is not a new product. It is looking after the ecosystem you already have.
