Preparing Your Immune System for Autumn and Winter

Most people wait until the first sniffle to think about their immune system. By then, the window has already closed. September, before the temperature drops and the season shifts, is actually the moment that matters most. And what your immune system needs is not a boost. It needs better conditions.

Here is something the immune-boosting industry does not tell you: there is no single food, supplement, or superfood that can flip a switch and make you invincible to winter bugs. Your immune system does not work like that. It is not a dial you turn up. It is an ecosystem, one that is constantly communicating with your gut, your skin, your mouth, your sleep, your stress levels, and the trillions of microbes living throughout your body.

When that ecosystem has the right conditions, it functions well. When it does not, no amount of vitamin C gummies will compensate for the gaps.

As the days get shorter and temperatures begin to drop, routines shift. We spend more time indoors, get less natural daylight, and seasonal respiratory infections become more common. Most people respond to this reactively, reaching for supplements at the first sign of a cold. But the research suggests that the foundations you build now, in September, before the season turns, have far more influence over how you navigate winter than anything you do once you are already under the weather.

So rather than thinking about boosting your immune system this autumn, think about creating the conditions for your body and its microbes to function well. That shift in framing changes everything.

We often talk about the gut microbiome, but we also have microbial communities living on our skin, in our mouths and throughout our body. These communities interact with our tissues and immune system, helping create an important relationship between us and the microorganisms that live with us.


1. Eat for your immune system and your gut microbes

Your immune system needs a range of nutrients to function properly. Vitamins and minerals including vitamins A, C, D, E, B6 and B12, folate, zinc, iron, copper and selenium all have roles in immune function.1

What you eat also influences the trillions of microorganisms living in your gut. Dietary fibre from plant foods provides fuel for many gut microbes, which produce compounds that help communicate with the gut and immune system.2

Rather than focusing on one "immune-boosting" food, aim for variety.

Try to regularly include colourful vegetables and fruit, beans, lentils and other pulses, wholegrains, nuts and seeds, eggs, fish, meat or other sources of protein, and healthy fats such as olive oil.

You do not have to completely change your diet. Simply adding another vegetable, switching between fruits or sprinkling nuts and seeds onto meals can increase variety. Think of it as feeding yourself and your microbes at the same time.

Did you know? Peppers can contain more vitamin C than oranges. Peppers, kiwi, strawberries, broccoli and tomatoes are all useful sources of vitamin C, which contributes to normal immune function.3


2. Think about vitamin D and your skin

Vitamin D has several roles within the immune system, but getting enough can be more challenging during the darker months.

In the UK, sunlight is not sufficient for our skin to make much vitamin D during autumn and winter. Food sources include oily fish, egg yolks and some fortified foods.

Vitamin D is also produced in the skin, making this a nice reminder that our skin is much more than a protective covering. It has its own microbiome and immune system, which work together as part of the body's first line of defence.

Research suggests that the skin microbiome interacts closely with skin barrier and immune function. The UK Government recommends that adults consider taking a daily vitamin D supplement during autumn and winter.4,5


3. Protect your sleep

Sleep is not simply downtime. It plays an important role in immune regulation, and research has linked disrupted or insufficient sleep with changes in immune responses.6

Interestingly, sleep may also influence our relationship with our microbiome. Research is beginning to uncover connections between sleep, circadian rhythms and the gut microbiome, although this is still an emerging area of science. So, as the evenings become darker, use them to your advantage.7

Try to keep a consistent sleep and wake time, get natural daylight during the day, reduce bright light and screens before bed, and give yourself enough time to sleep.

Sometimes supporting your immune system can be as simple as going to bed a little earlier.


4. Keep moving

It is easy to become less active when the weather turns colder, but regular physical activity can support overall health and influence immune function, and there may be benefits for your microbiome too.

Studies suggest that regular exercise can influence the composition and activity of the gut microbiome, although the relationship is complex and influenced by factors including diet and lifestyle.8

You do not need to train intensely. Walking, cycling, swimming, gardening or strength training all count.

Myth: More exercise means stronger immunity. Regular moderate activity can be beneficial, but more is not always better. Very demanding exercise combined with inadequate recovery, poor sleep or insufficient nutrition can place additional stress on the body.9 Think of consistency rather than intensity.


5. Make time for recovery

Stress and the immune system are more closely connected than you might think. The brain, nervous system, hormones and immune system communicate constantly, and prolonged stress can influence immune and inflammatory processes.10

And your microbiome is not completely separate from this conversation either.

The gut microbiome communicates with the nervous system through what is often called the gut-brain axis, while stress can also influence the gut environment. We are still learning exactly how these relationships work, but it is another reason to think about health as a connected system rather than a collection of separate parts.11

You do not need to eliminate stress, that is probably impossible. Instead, make recovery part of your routine. A walk outside, a few minutes of slow breathing, reading before bed, spending time with friends or simply taking a proper break can all create opportunities to switch off.


6. Do not forget your oral microbiome

There is one more microbiome worth considering as we head into winter: the oral microbiome.

Your mouth is home to hundreds of different microbial species, and the oral microbiome forms part of the body's interaction with the outside world.

Oral health, the oral microbiome and the immune system are closely connected. Maintaining good oral hygiene helps support a healthy oral environment, while diet and lifestyle can also influence the microbial communities living in the mouth.

This does not mean trying to eliminate all bacteria. Your mouth is supposed to have microbes. The goal is to support a balanced oral environment rather than trying to make the mouth completely bacteria-free.12

So, alongside looking after your gut and skin, do not forget the ecosystem that lives in your mouth.


Your Autumn Immune Checklist

As we head towards winter, focus on the basics:

Eat variety - give your body and gut microbes a broad range of nutrients and plant fibres.

Look after your gut - regularly include a diverse range of plant foods.

Think about vitamin D - particularly during the darker months.

Protect your sleep - your immune system and wider body need recovery time.

Keep moving - regular activity can benefit both immune function and the gut microbiome.

Make space for recovery - stress is part of life, but so is rest.

Look after your oral and skin microbiomes - they are part of your body's wider relationship with the microbial world.


Your immune system does not need a miracle

There is no single food, supplement or "immune booster" that can make you invincible to winter bugs. Instead, think about the whole ecosystem.

Your immune system, gut, skin, oral microbiome, sleep, movement, nutrition and stress responses do not operate independently. They are constantly communicating and responding to the environment around you.

So, this autumn, focus on creating good conditions for all of them.

Eat well. Sleep well. Keep moving. Look after your microbiomes. And give yourself time to recover.

The basics may not sound particularly exciting, but they are a good place to start.
